Warm up with:
Row 1000m
Then:
Row 500m under at the average pace of 1:50/500m +
10x KB/Dumbbell Thrusters +
10x Pull ups +
10x AB Rolls outs (use the seat on the rowing machine)
7 rounds no rest or minimal rest
Then:
Cool down, recover and stretch
